Dumbbell rows, pullups, cable pulldowns to front, and cable rows. About 17 minutes total.

Early morning:

7 minute jump rope warm up

posterior chain...

pull ups to failure
deadlift to failure
straight bar curl to failure
bent rows to failure

repeat 5 times

leg crank, 3 minute jump rope 'rest'... repeat 3 times

another earlier morning of....

50 push ups
resistance band flies
resistance band clean presses
resistance band tricep extensions
20 dips

repeat 5 times

15 minutes of fast paced jump rope (keeping hr north of 180 through double unders, cross ups, running jump, etc...)

5 minutes of pikes and windshield wipers

6.53 at 11:19 pace with five minute warmup and thorough stretching and use of foam roller. Followed with a core workout of holding planks, oblique planks and 50 squats (body weight only). Feel great! Need to decrease body fat %. Happy with weight but need more muscle vs body fat if possible and healthy. Need to check fact on that before I change anything.

What are your favorite shoes?
Mine are Brooks minimalist, 3 different models in use

The Pure series...Pure Flow,Pure Cadence, Pure Connect... won't wear anything else to sprint in
